Light matters more to your sleep than almost anything else you do in the evening. The NIGMS fact sheet on circadian rhythms is unambiguous about the hierarchy: "Light and dark have the biggest influence on circadian rhythms, but food intake, stress, physical activity, social environment, and temperature also affect them."

Why light affects sleep more than almost anything else

The mechanism NIGMS describes is short enough to quote in full. "The SCN controls production of the hormone melatonin based on the amount of light the eyes receive," and "in the evening, a person's master clock tells their brain to make more melatonin, causing sleepiness."

The SCN is the suprachiasmatic nucleus, the master clock in the brain, covered in more depth in what your circadian rhythm actually is. The phrase that does the work here is the amount of light the eyes receive. Your clock is not reading your intentions or your bedtime. It is reading light.

That is why evening light is not a neutral background condition. It is an input to the system that decides when you feel sleepy, and it is the most powerful input that system has.

What does "blue light" specifically add?

Here we should be careful, because this is where popular coverage runs ahead of what the cited guidance says.

The CDC/NIOSH bulletin on sleep does single blue light out, but in a specific context: it advises making "the bedroom very dark, blocking out any lights in the room (especially blue and white lights)." Its screen advice is separate and simpler: do not expose your eyes to computer or phone screens before bed.

Note what those two recommendations have in common. Both are about removing light. Neither is about filtering it. The NIGMS mechanism points the same way, since it describes the clock responding to the amount of light the eyes receive.

Do blue-light glasses and screen filters actually work?

The sources cited in this article do not evaluate them, so we are not going to tell you they work or that they do not. That is an honest limit rather than a hedge: neither NIGMS nor the CDC/NIOSH bulletin tests filtering products, and we are not going to reach for a lower-quality citation to manufacture an answer.

What can be said fairly is where the balance of the guidance sits. Every recommendation actually made by these sources concerns the quantity of light: block the lights in the room, do not put screens in front of your eyes before bed, and get bright light during the day instead. If you already use blue-light glasses and like them, nothing here argues for throwing them out. But if you are wearing them while scrolling in a bright room an hour before bed, you have applied the accessory and skipped the instruction.

A realistic evening approach

Total screen bans are why most people abandon this within a week. The guidance is more workable than that, because it is mostly about the last stretch of the evening and about the room itself.

  1. Get bright light during the day. CDC/NIOSH says daytime light "strengthens your biological rhythms that promote alertness during work and sleep." This is the half of the equation people skip, and it costs nothing.
  2. Start dimming about 90 minutes out. The bulletin recommends a relaxing routine 1.5 hours before bedtime, with dimmed lighting as part of it. Dimming is the same lever as darkness, applied earlier.
  3. Keep screens out of the final stretch. The specific advice is not to expose your eyes to computer or phone screens before bed. A practical way to build that is a digital sunset.
  4. Make the bedroom genuinely dark. Block out any lights in the room, especially blue and white ones. Charger LEDs and standby lights count, and unlike a habit, curtains keep working without your involvement.
  5. Do not use the bedroom as a second living room. CDC/NIOSH advises using the bed for sleep and intimacy only, with no TV, reading or work in the bedroom.
